3 stretches to alleviate knee pain

According to the Institute of Medicine of The National Academies, nearly 100 million Americans live with chronic pain. And according to the Center for Disease Control and Prevention (CDC), many U.S. adults report pain in multiple parts of the body — and nearly 20 percent struggle with knee pain.


One thing that can help: myofascial release, a technique that involves applying gentle, sustained pressure into the body's connective tissue to eliminate pain and restore motion. One way to do this is with a foam roller. Pressure from the foam roller can release tension trigger points and knots.


Here are three foam roller exercises that focus on all of the major muscles surrounding the knee, which can help to alleviate pain:


1. IT band stretch


Rebecca Davis Start by positioning the body in a side plank position, with the foam roller between your body and the ground.

Place the foam roller on the outside of your thigh. Line your body parallel to your mat, as if you're going to do a side plank on your forearm.


The IT band runs down the outer side of your thigh and rolling it might be painful in the beginning. Reduce the pressure by putting more weight on your supporting arm and leg, if this feels too painful at first. Roll slowly down your IT band until you reach just above your knee, then roll back and forth slowly about three to 10 times. Remember to breath and try to relax in spite of the discomfort. Be mindful not to roll your knee!


2. Quad stretch

The quadriceps are responsible for leg and hip extension. Foam roller exercises for the quads will alleviate muscular tension, limber the muscle and work out any knots or trigger points for improved soft-tissue quality.


Begin by supporting your body weight in a forearm plank position with a foam roller between your quads and the floor. Roll the quad muscles from the hip down to the knee. Pause and hold on any tight or painful areas.


To reduce the amount of pressure applied to the muscle, you can train one leg at a time. Repeat the motion three to 10 times, forward and back.


3. Hamstring stretch

Begin by sitting up, supporting your body weight with your hands, and placing the foam roller under your hamstrings. Feet should be straight in front, with back straight. Engage your core.


Slowly roll back and forth from the glutes to the knee, pausing on any tight spots in the muscle until the pain goes away.


As the hamstrings have a much bigger surface area than muscles like the calves, your body weight will be more distributed and the foam roller exercise less effective. To counter this, simply train one leg at a time, supporting one leg on top of another to emphasize one side. Repeat the exercise on each leg for three to 10 times, rolling forward to backward.

3 Moves to an Amazing, Toned Tush

We're pumped to present our favorite story of the week from our BFFs at FitSugar!


If you're trying to really redefine your bottom's shape, then you've got to work the deep glutes. These three exercises are all performed on the ground, and they're ideal for targeting the muscles you need to give your butt that lifted look.

This side-kick exercise looks like an old-school move, but this exercise targets muscles that give your butt that help to give it that lifted look:- Start on all fours with hands underneath your shoulders and knees under your hips. Keeping the knee bent 90 degrees, lift the right leg until it is parallel to the floor.


  • Keep the right thigh still as you straighten your right knee, kicking your leg out to the side. Don't let the leg lower as you kick it.
  • Bend the right knee back to 90 degrees, and then lower the leg. This completes one rep.
  • Do three sets of 20 reps per side.

This barre-inspired move looks simple enough, but it really gives your booty a surprisingly tough workout: - Start on all fours with knees placed directly under the hips and elbows below the shoulders; legs should be touching. Round the back up toward the ceiling and pull abs away from the floor.


  • From there, lift one leg from the ground, keeping it at a 90-degree angle, and point toes up at the ceiling. Make tiny pulses upward for 15-20 repetitions.
  • For more of a challenge, flex the lifted foot, and pulse up with the energy in your heel for 15-20 more reps.

For a challenging variation on your standard Superman, the added power of this booty lift is all worth the extra effort: - Lie on your belly and hold an exercise ball between your feet. Engage your abs and extend your arms straight out in front of you.


  • As you inhale, squeeze the ball and lift your knees, arms, and chest off the floor. Hold for a count of 10, and then slowly release your body back to the floor.
  • Repeat for a total of 10 lifts.

A. Stand with feet hip-width apart and hold arms up in front of chest in a boxing stance. Using obliques to drive the movement, twist upper body to the right, then to the left as shown. Keep hips and legs forward.


B. As you rotate to right for third twist, raise right knee as shown. Lower right leg and twist left-right-left, raising left knee on third twist. Continue alternating knee lifts until you've done 12 reps on each leg.


Side Crunch

Lie on your left side and prop yourself up on your left elbow, keeping it directly beneath the shoulder. Place right hand behind head and bend knees, bringing feet off floor and rolling back onto left glute (where your jeans pocket would be).


Contract right obliques (side of torso) and pull knees and right elbow toward each other, bending at waist as shown. Hold for a second, then release and repeat. Do 12 reps, then switch sides and repeat. (Tone your body head-to-toe from the comfort of your living room with our new Fit in 10 DVD!)


Twisting Rollback

Sit tall with legs bent, feet flat on floor. Extend arms in front. Round spine and roll back one vertebra at a time onto tailbone as you twist torso to left, pulling left arm back, as shown.


Return to center and roll back up. Repeat on other side. Continue alternating sides until you've done 24 reps.


Quick tip: To showcase your newly sculpted abs, you need to burn off the fat that covers them. Combine these moves with at least 30 minutes of cardio three to five times a week.

MOVE 1: Bridge Fly


Lifts and tones the booty, chest and core while working your arms!


Begin in a bridge position, laying on your back, knees bent and arms out to the side with a set of 5-10 lb dumbbells in your hands. Bring your hips up to the sky and hold them there as you perform a chest fly, bringing weights together at chest level. Lower and repeat 15-20 times. Make sure you keep your hips lifted and booty engaged as you finish the set.

MOVE 2: Tricep Push Up & Twist


Tones your chest, triceps, back, biceps and shoulders while strengthening your core!


Start in a high plank position, holding on tightly to a pair of 5-8 lb dumbbells. Perform a tricep modified pushup, lowering your knees to the mat and keeping your elbows hugging your sides as you lower. (If you’re advanced, keep your knees straight as you lower into a traditional tricep pushup.) Come back up into a strong plank position and twist open to the right, creating a ‘T’ shape with your arms. Lower and repeat before twisting to the left. Repeat 10-16 times!

MOVE 3: Inverted BOSU Pushup


Works your chest, shoulders, triceps and lower abs!


Begin in a downward dog position, feet together and hands on the sides of a BOSU Ball. Slowly bend your elbows out, going as far down as you are comfortable. Slowly and controlled, push back up using your shoulders. Repeat 15-20 times.


Beginner: Perform the move with hands on the ground. Advanced: Use a medicine ball in place of the Bosu or flip the bosu over and perform the move with your hands on the flat surface.
